Two seconds up.....three seconds down.....slow is good, form is an important factor. Try descending and or ascending routines till exhaustion....No more then two muscle groups in one workout. A rest day is a growth factor. Supersets are quick and hard, but worth it...

Take protein powder. 1gram per pound. lift the heaviest weights till u max out. wait 3min in between reps
