harris-benedict formulas will tell you a pretty accurate detail of what you need as far as calories.

everything else is just good old research AND common sense.

1)harris-benedict
2)drink 8-10 8ounces glass water a day.
3)avoid junk food.
4)limit carbs to 50-100(150 at most!) a day.
5)eat fruits and leafy green veggis.
6)experiment with what foods you like that fit within the above rules!

You can't. BMR is an outmoded and arbitrary number. It has little to do with health. Ignore it and measure you body fat percentage.
Then eat a balanced and varied diet.
