You need cardio exercise and lifting weights...
i dont know what body fat percentage you are at...
but u will need cardio for 30-40 ins 3- 4 days a week

weight training 40-60 mins 5 days a week

you must train each muscle once a week... selecting 4 -5 different exercises per muscle.. the exercises that u give u more power are bench press, squats, deadlifts..

those are what u need....

u need also to eat a better diet... more protein less carbs.... and one gram of protein for each pound u weigh..

practise sprinting as welll

take supplments like whey protien and glutamine

Alright man. I am 5'9, and WAS 264. I'm currently 5'9 and 209. What you want too do is take it slow for one, hop on the bike and do a hard 20 mins or so. Until your ready to jog/run. This will help with your endurance, strength, and weight. Another thing is lifting weights, muscle burns more calories than fat does, so its best to build the muscle. Try just your simple workouts, bench press, curls, free weights, get creative and have fun. Another thing, instead of watching your weight, watch your body fat %, don't obscess over your weight, it can sometimes discourage when you don't see big results. So, with this being said goodluck, and I hope you meet your fitness goals!

Cardio vascular exercises help to burn fat and increase stamina, with that comes speed. Press ups and tricep dips helps to develop the upper body.

Cardio...to shed the extra weight off. Once that happens - you get both.
